How to use ChatGPT for weight loss: prompts that work

ChatGPT is good at the parts of weight loss that are about planning and staying consistent: building a calorie target into meals, swapping foods you dislike, and keeping you accountable week to week. It is weak at the part that matters most, your actual numbers, because it guesses them unless you tell it.
Here is how to get real value from it without taking its guesses at face value.
Start with real numbers, not guesses
Ask ChatGPT "how many calories should I eat to lose weight" and it will invent a figure from rough averages. Give it your real numbers and the plan gets far better. You need two things to start: your daily calorie burn and a sense of your body composition.
Get them first from the calculators, then paste them in:
- Your TDEE (calories burned per day) sets your target.
- Your body fat and FFMI set a baseline to protect muscle.
Or connect the BMI Kit MCP server and ChatGPT can compute them itself, instead of guessing.
Prompts that work
Specific prompts with your numbers beat vague ones. A few that hold up:
- "My TDEE is 2,500 calories. Build me a 500 calorie deficit day at around 150 grams of protein, with simple meals and a shopping list."
- "Give me three high protein lunches under 600 calories that reheat well."
- "I lost 0.3 kg this week and my waist is unchanged. Is that on track for fat loss, and what should I adjust?"
- "Turn my goal of losing 6 kg in 12 weeks into a weekly weight target, and tell me when it is too aggressive."
The pattern is the same each time: give it the number, then ask for the plan.
Protect muscle while you lose
Fast weight loss takes muscle with it, not only fat, and that is easy to miss because the scale just shows a smaller number. Tell ChatGPT to hold you to a protein target of around 1.8 grams per kilogram of bodyweight, and to remind you to do resistance training two to three times a week.
The scale cannot tell muscle from fat. Track body composition, not just weight, so you catch muscle loss early. This matters even more on a GLP-1 medication, where appetite drops and protein often falls short.
Make ChatGPT remember your progress
A weight loss plan only works if someone is watching the trend. With the BMI Kit MCP connected, you can tell the assistant "save my weigh in: 84 kg, waist 94 cm" and later ask "how has my body fat trended this month". It stores the measurements and flags when too much of your loss looks like lean mass, so the assistant is reasoning about your real history rather than the last thing you typed.
See the MCP server for how to connect it, or use the muscle tracker on the web.
The honest caveat
ChatGPT is a planning tool, not a clinician. It can be confidently wrong, it does not know your medical history, and it should not be the source of truth for anything serious. Use it for general wellness ideas, keep your numbers real, and check anything important with a professional.
This guide is general wellness information, not medical advice. If you take any medication or have a health condition, talk to your healthcare provider before changing how you eat or train.
