ChatGPT will happily write you a meal plan. The problem is that a generic plan ignores the two numbers that decide whether it works: how many calories you should eat, and how much protein. Give it those, plus a clear structure, and the output goes from a vague list to something you can shop for and cook.

Get your numbers first

A meal plan is only as good as the target it is built on. You need two figures:

  • Calories. Start from your TDEE, then subtract for a deficit (around 500 calories a day is a common fat loss pace).
  • Protein. A practical target is around 1.8 grams per kilogram of bodyweight. Your macro calculator sets this and the rest.

Copy this, fill in the brackets, and send it. The structure is what makes the result usable.

Act as a practical meal planner. Build me a one day plan at [calories] calories and [protein] grams of protein. I am [vegetarian / no restrictions / other]. I dislike [foods]. Keep it to [3 meals + 1 snack], simple to cook in under 20 minutes, and give me the calories and protein per meal plus a daily total and a shopping list.

Because you gave it the calories and protein, it builds around your target instead of guessing one.

Prompts that make the plan stick

Once you have a plan, these follow-ups keep it realistic:

  1. "Swap the lunch for something I can batch cook on Sunday for the week."
  2. "Give me two cheaper protein options that hit the same numbers."
  3. "Turn this into a 7 day plan but repeat meals so I only shop once."
  4. "I am eating out tonight. Suggest a restaurant order that fits the rest of the day."

A meal plan moves the scale, but the scale cannot tell muscle from fat. Hitting your protein target and keeping an eye on body composition is what keeps the weight you lose from being muscle.

Track whether it is working
